Protein Timing and Distribution

Spread protein across meals: research shows that distributing protein evenly across 3 to 4 meals (25 to 40g per meal) stimulates more muscle protein synthesis than eating most of your protein in one large meal. The body can only use 25 to 40g of protein per meal for muscle building. Excess is used for other functions or converted to energy.

The post-workout window: the "30-minute anabolic window" is largely a myth. Muscle protein synthesis remains elevated for 24 to 48 hours after resistance training. As long as you eat adequate protein throughout the day, exact timing matters little. That said, a protein-rich meal within 2 hours of training is reasonable practice.

Common Protein Myths Debunked

"You can only absorb 30g of protein per meal": misleading. Your body absorbs virtually all the protein you eat. "Plant protein is inferior to animal protein": partially true in isolation. Individual plant proteins often lack one or more essential amino acids. But eating a variety of plant proteins throughout the day provides a complete amino acid profile. Soy, quinoa, and buckwheat are complete plant proteins on their own.

"You need protein immediately after working out": overstated. Total daily protein is far more important than timing. If you ate a protein-rich meal 2 to 3 hours before your workout, you have adequate amino acids for recovery. The "anabolic window" is more like an "anabolic barn door."

"More protein always means more muscle": there is a ceiling. Above 2.2g/kg/day, additional protein does not further increase muscle protein synthesis.
